Rowing trains legs, back, arms and endurance in one movement – easy on the joints and without impact. The most common question when starting out: how long and how often should you train on a rowing machine? Here are guidelines and a simple plan for the first four weeks.
How long should a session last?
As a beginner, 10 to 15 minutes is enough. After two to three weeks, 20 to 30 minutes are easily doable; advanced users row 30 to 45 minutes. Clean technique matters more than duration: first extend the legs, then lean back slightly, finally pull with the arms – and return in reverse order.
How often per week?
To start with, two to three sessions per week with a rest day in between are ideal. The World Health Organization recommends at least 150 minutes of moderate activity per week.
Beginner plan: the first 4 weeks
| Week | Sessions | Duration | Content |
| 1 | 3× | 10 min | easy, focus on technique |
| 2 | 3× | 15 min | easy, steady rhythm |
| 3 | 3× | 20 min | including 2× 1 minute faster |
| 4 | 3× | 25 min | including 4× 1 minute faster |
Allow 3 to 5 minutes of easy warm-up before each session and a short cool-down afterwards.
Losing weight with a rowing machine
In 30 minutes you burn roughly 200 to 300 kcal, depending on body weight and pace. Regularity and a balanced diet are what count.
Common mistakes
- Too much resistance at the start – choose a medium level and a clean stroke.
- Rounded back – keep your upper body upright.
- Pulling with the arms first – the power comes from the legs.
If you have back problems or health conditions, talk to your doctor before you start.
