Running Plan for Beginners: From Walking to Running in 8 Weeks

Three sessions a week, eight weeks from brisk walking to continuous running. The complete plan – and the rule most people fail at.

    Most beginner runners don't fail because of their stamina, but because of their pace in the first few weeks. If you start running continuously right away, you'll have shin splints and no motivation left after three weeks. The following plan takes a different approach: eight weeks from brisk walking to continuous running, with three sessions per week. It works just as well outdoors as it does on the treadmill.

    The plan in one sentence

    Three sessions per week, each with its own purpose: one steady, one with pace changes, one with an incline. In between are days without training – and these are not slacking off, but rather the time when your body adapts.

    The three sessions in detail

    Session 1 – steady endurance pace

    Five-minute warm-up at 3 to 4 km/h, then twenty minutes at a steady pace of 5 to 6.5 km/h, five-minute cool-down. From week 5 onwards, it's 6 to 7.5 km/h. The reality check is simple: You must be able to talk while doing it. If you can't, you're going too fast – no matter what your watch says.

    Session 2 – pace changes

    After warming up, do six brisk one-minute intervals, each 1 to 2 km/h faster than your steady pace, with two minutes of easy walking at 4 to 5 km/h in between. This stimulus builds endurance faster than steady jogging – and because the fast intervals are short, it won't overwhelm anyone.

    Session 3 – incline instead of pace

    Twenty minutes at just 4 to 5 km/h, but at an incline of 6 to 12%. This challenges your glutes and hamstrings without any impact stress – for beginners with knee problems or extra weight, this is often the most valuable session of the week. Important: Don't hold onto the handrails, otherwise you defeat the purpose.

    The make-or-break rule

    Increase by no more than 10 percent per week – either duration or pace, never both at the same time. This is not just a precaution for the overcautious. Tendons, ligaments, and bones adapt much slower than your heart and lungs; your cardiovascular system might be ready for more long before your shins are. Almost all typical beginner injuries occur in this exact gap.

    And: If you don't feel confident in week 3 yet, simply repeat it. The plan isn't going anywhere.

    Before and after every session

    • Warm-up, 5 minutes. Walk at 3 to 4 km/h with no incline, roll your arms, loosen your hips, and increase to your starting pace during the last minute.
    • Cool-down, 5 minutes. Gradually reduce your speed, breathe deeply until your heart rate drops, then stretch your calves, hamstrings, quads, and hip flexors.

    Outdoors or on the treadmill?

    The plan works for both. Here are the differences that really matter for beginners:

    • The pace stays consistent. Outdoors, you almost inevitably run too fast in the first few weeks because there's no screen telling you otherwise. On the treadmill, the number is right in front of you.
    • Incline sessions are easier to do indoors. Finding a continuous 6 to 12% incline over twenty minutes outdoors is rare.
    • No weather, no excuses. Rain is the most common reason people quit in November.
    • Outdoors offers more variety. If you get bored on the treadmill, you'll last longer outdoors – and vice versa.

    Where beginners really fail

    • Starting too fast. The most common mistake by far. The talk test prevents it.
    • Too many sessions. Hardly anyone sticks to five times a week. Three are more than enough to build up endurance.
    • Skipping rest days. Progress happens during recovery, not during the workout.
    • No scheduled time. "Sometime today" turns into "tomorrow". A calendar entry works better than any resolution.
    • Increasing everything at once. Going longer AND faster in the same week is a shortcut to forced rest.

    FAQ: Frequently asked questions about the beginner running plan

    How often should I run as a beginner?

    Three times a week with at least one rest day in between. Doing more at the beginning won't help, because adaptation happens during rest periods. Experience shows that people who start with five sessions a week give up completely after just a few weeks.

    How fast should I run as a beginner?

    Slowly enough that you can still hold a conversation. In numbers, that's 5 to 6.5 km/h for most people, and 6 to 7.5 km/h starting from week 5. The talk test beats any chart – it adapts to your daily form.

    How long does it take before I can run continuously?

    With three sessions a week, most people can run for 20 to 30 minutes non-stop after eight weeks. This depends on your fitness level, age, and body weight. If you need to repeat a week, you're not losing anything – consistency matters more than rushing through the plan.

    What is the 10 percent rule?

    Increase by at most one tenth per week – either duration or pace, never both. Tendons, ligaments, and bones take longer to adapt than your heart and lungs. Typical beginner issues with shins and Achilles tendons occur in this exact gap.

    Is incline walking better than running for beginners?

    For beginners with knee problems or extra weight, often yes. Brisk walking at a 6 to 12% incline challenges your cardiovascular system and hamstrings similarly to easy jogging, but without any impact. That's why it is included as its own session in the plan rather than an alternative exercise.

    Do I need special running shoes?

    To start with, athletic shoes with decent cushioning are enough. More important than the brand is making sure they aren't too small – when running, your toes need about a thumb's width of space in front. If you stick with it after a few weeks, getting advice at a specialty store is a good investment.

    What should I do if I miss a week?

    After a one-week break, pick up where you left off. After two to three weeks, go back one week. After a longer break, it's better to start again at week 1 – the first few weeks will go by much faster than the first time around.
