  • Beating the Yo-Yo Effect – Weight Loss Without Slumps
  • November 8, 2022

Anyone who has ever been on one or more diets will probably know this: Afterward, the pounds slowly creep back on, and at some point, you realize you weigh just as much as before the diet. Or, in the worst case, even a little bit more. The infamous yo-yo effect has struck again! But you can prevent it if you know how. We explain and show you which tips and tricks help you carry out your weight loss goals as planned.

    What is the yo-yo effect?

In principle, the term yo-yo is based on the toy where an axle is attached to a string, unrolling away from the hand with a swinging motion and then, much like a boomerang, rolling back up toward the hand. If you initially lose weight on a diet, but the pounds return afterward and you gain weight again, that's called the yo-yo effect. This usually happens when people overdo their diet goals and consume far too few calories. If your daily calorie intake drops significantly below your basal metabolic rate, your body basically learns only one thing: starvation is imminent. It puts itself into a state of emergency, taps into its energy reserves, and slows down its metabolism. Actually, this protective function of your body is smartly designed – it is simply trying to protect itself from perceived starvation. The problem is that during this time, it may also attack protein stores, which in turn means muscle mass is lost. This reduces your daily basal metabolic rate. Now, when your diet ends, the body will try to store the ingested food energy as fat reserves for hard times.

Losing weight and staying on track without the yo-yo effect

So what exactly can you do to prevent the dreaded yo-yo effect? In principle, it's quite simple, yet difficult for many to maintain. The golden rule is: don't overdo the calorie deficit. Your daily calorie deficit should never exceed 300 to 500 kcal from your total daily energy expenditure. In plain terms: try to lose weight slowly. Anyone who wants to lose weight long-term without the yo-yo effect needs to eat. That might sound counterproductive at first. But if you eat too little, you put your body in alarm mode, which is precisely what we want to avoid. Instead, aim to burn more calories (= sports and exercise!) than you consume. The more you exercise, the higher your basal metabolic rate rises, which your body needs to properly supply all organs, muscles, and the like. The more muscle you build, the more fat you will burn. Don't radically overhaul your eating habits overnight; instead, try taking a more moderate approach. Get moving and exercise, as that boosts your metabolism and builds muscle. Eat a healthy, varied, and balanced diet so you don't suffer from craving attacks. These are really the most important pillars of healthy weight loss: healthy nutrition, exercise, minimal stress, and good sleep for recovery.

4 tips to speed up your metabolism

So we've learned: the better your metabolism works, the better consumed calories are burned off. But how can you actively help get your metabolism fired up so that your body slowly but surely taps into its fat stores to meet its energy demands?

    1. Drink plenty of water regularly. We are, of course, talking about water here and not soft drinks, alcohol, or similar beverages. Research conducted by Berlin's Charité hospital has shown that drinking just 500 ml of water increases energy expenditure over the following 60 minutes by 24 percent.

    2. Eat high-protein and feel free to spice it up. Spicy seasonings like chili, ginger, or pepper also get your metabolism revved up. And when it comes to protein, your body requires the most energy to metabolize it. Furthermore, protein keeps you full longer, making it a win-win situation. Therefore, feel free to incorporate more protein-rich foods like eggs, legumes, etc. into your diet.

    3. Exercise. Naturally, exercise is an essential part of boosting your metabolism. Without exercise, it is extremely difficult to achieve your weight loss goals long-term and, above all, to keep the weight off without a yo-yo effect. Exercise builds muscle and optimizes your metabolism. When losing weight, you don't just lose fat mass, but also muscle mass. To counteract this, you should make sure to replace fat with muscle. Strength training in particular is an effective way to build more muscle. The good news: muscles require more energy to function than other organs.

    4. Sleep and recovery. Sounds strange at first, yet good and restful sleep can positively influence your metabolism. In addition, your muscles recover best during sleep after physical activity.

Exercise: More muscle also means a better metabolism

Especially the positive effects of more movement and exercise make a huge difference in achieving your weight loss goal. Endurance sports like swimming, cycling, or jogging provide good baseline fitness. However, you boost your metabolism the most with high-intensity training, short HIT. These are short exercise sessions with maximum output. Combined with interval training, i.e. alternating multiple times between maximum effort and recovery phases, it is called HIIT. An extremely effective method to really boost your metabolism. The high energy consumption leads to the so-called afterburn effect: This means your basal metabolic rate remains elevated for some time after exercising, and you burn more calories.

Treat yourself to a little something now and then

One final important point: Treat yourself to something delicious now and then. Don't deny your body every pleasure. That only leads to frustration, bad moods, and ultimately stress. Munching on two or three pieces of dark chocolate every now and then because you have a craving for something sweet won't immediately throw your entire weight loss goal off track. Keep moving consistently, pay attention to your daily calorie intake and proper rest periods, and stick to your healthy diet most of the time. Then you're on track to reduce your weight long-term without a yo-yo effect and maintain it later on thanks to a consistent dietary change.
